Trying to gain muscle? There’s a good chance you already add a scoop of protein powder or creatine to your shaker bottle after your workout. But one of the latest trends online is combining both, also known as stacking.

“Pairing creatine with protein powder is one of the most common supplement stacks available for improved performance and recovery,” says Marwa Ahmed, a certified personal trainer and strength and conditioning coach at The BodyMind Coach. “The reason why the pair works so well together is that they complement each other through different mechanisms to improve strength and recovery.”

Protein powder is a concentrated source of protein that helps support muscle growth and recovery, while creatine is a naturally occurring compound stored in muscle that helps supply energy during exercise and has been shown to boost power and performance.

The combination isn’t new — trainers and serious athletes have been doing it for years — but it’s recently gone mainstream. To better understand why this stack is popular, who might actually benefit and how to combine the two safely, I spoke with Ahmed and sports dietitian and researcher David M. Goldman. Here’s what they want you to know about combining creatine and protein powder.

Why stack creatine and protein powder?

Both protein and creatine are recognized by the International Society of Sports Nutrition for their gym-performance benefits. But the way each one helps is different — and complementary, Ahmed says.

“Protein powders contain essential amino acids that trigger muscle building through a process called muscle protein synthesis,” she says. Pretty straightforward.

“Creatine — creatine monohydrate specifically — doesn’t build muscle protein directly,” she adds. “Instead, it increases muscle phosphocreatine stores, which is what muscle cells use to regenerate ATP, your muscles’ primary energy currency, during high-intensity exercise. More phosphocreatine stored in your muscles means you can train harder and longer, which drives improved training adaptations over time.”

So the idea behind taking both, she explains, is that together, they cover more of what drives muscle adaptation than either does alone.

What the research shows

Some research points to a modest edge for the combo: A handful of studies found that athletes pairing creatine with protein pack on somewhat more lean mass than protein alone over a training block. There’s also some evidence that the pairing helps store energy in the muscles to support endurance and faster recovery — a 2026 study found that combining protein, creatine and carbs allowed athletes to generate more energy and push harder during training than creatine alone.

Exciting? Yes, but keep the caveats in mind: Results vary study to study, research on the combination specifically is still limited to mostly small studies in athletes, and combining them doesn’t guarantee better results — diet and training regimen still matter most.

As Goldman points out, taking more protein than your daily needs require hasn’t been shown to add benefits, and both supplements are most effective when paired with a regular strength-training plan.

Who might benefit the most?

Goldman has worked with clients ranging from professional athletes to recreational exercisers, and he says “the clearest and most consistent benefit shows up in people doing strength- and power-oriented training — lifters, sprinters and team-sport athletes doing repeated maximal efforts.”

But this combo isn’t just for gym rats. Goldman singles out one group in particular: older adults. “Creatine combined with resistance training reliably adds lean mass and helps preserve strength and function as age-related muscle loss sets in — arguably the best benefit-to-risk ratio of any group,” he says.

Ahmed agrees the benefits of this combo aren’t limited to people chasing Instagram-worthy glutes or biceps. She points to women in perimenopause, menopause and postmenopause as one of the most underserved groups who stand to benefit. “Postmenopausal women lose muscle mass faster due to declining estrogen,” she says. “Studies have shown that creatine supplementation with resistance training improves bone health markers in postmenopausal women.”

Timing, dosage and how to take them together

Despite what TikTok may have you believe, there’s no magic window for taking either supplement. For creatine, Goldman says some evidence suggests taking it around your workout has a slight edge, but the effect is small. Daily consistency matters far more. “Creatine works by saturating the muscle over days to weeks, and once stores are topped up, the clock time you take it is a minor detail,” he says. “It’s worth taking on rest days too.”

Protein is a similar story: Total daily intake matters more than chugging a 30-gram shake right after your workout. “Spreading intake across the day — roughly every three to four hours, with enough at each meal to trigger muscle building — matters more than the old ‘anabolic window’ idea that you have to slam protein within 30 to 45 minutes of finishing a workout or you’ll miss out on gains,” Goldman says.

As for taking the two together, there’s no hard rule. You can take them at the same time — some supplements even combine both — or at different points in the day. Just don’t exceed the recommended dose of either.

Dosage

How much protein powder to take depends on your diet and how much you need to supplement to hit your daily target. Ahmed suggests aiming for 20 to 30 grams of protein per serving, whether from a powder or another protein-rich meal or snack.

If you’re just starting creatine, Ahmed says you have two options. “One is to take the standard maintenance dose of 3 to 5 grams daily.” The other is to start with a loading phase before moving on to a maintenance dose: “This is where you take 0.3 grams of creatine per kilogram of body weight per day for five to seven days to saturate your stores faster.” You may see results sooner this way, she says, but the loading phase isn’t necessary — consistency is still priority No. 1.

How long does it take to see results? 

If there’s one takeaway, it’s this, from Goldman: “Creatine and protein are amplifiers of good training and an adequate diet, not shortcuts. No supplement outperforms consistent training, a high-quality diet with enough protein and getting enough rest.”

Assuming your training, eating and sleep are already dialed in, Goldman says meaningful strength and size changes typically show up over four to 12 weeks, though you may notice a temporary bump on the scale in the first one to two weeks from water retention.

What to keep in mind

Drink plenty of water, especially with creatine. Because creatine draws water into muscle cells, staying hydrated is even more important, Ahmed says — though that’s good advice regardless of your supplement routine.

Protein powders can cause GI side effects, like bloating. Some people find certain ingredients or protein types harder to digest than others, particularly regular whey protein or powders with sugar alcohols. If you’re not allergic to dairy, whey isolate is generally easier to digest than whey concentrate. Plant-based powders are another good option.

People with pre-existing conditions, especially kidney-related, should exercise caution. If you have a condition like diabetes or liver disease, both experts say you should talk to your doctor before taking either supplement. This is especially important for anyone with kidney disease, since creatine can modestly and harmlessly raise serum creatinine, a marker used to evaluate kidney function (eGFR), Goldman notes.

Supplements aren’t as tightly regulated as you might think. Unlike pharmaceuticals, supplement companies aren’t required to prove their products contain the ingredients and amounts listed on the label. Stick with trusted brands, and prioritize products that are third-party tested for purity and potency — look for certifications from NSF or Informed Choice.

Competitive athletes should look for “safe for sport” certifications. To make sure a supplement doesn’t contain substances banned in competitive sport, look for products labeled NSF Certified for Sport or Informed Sport.
